In the Gym August 30th

10:00 warm up
Mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
3 x 6 Goblet Squats – deep, hip opening, pause at bottom of each
Then:
Warm up to Back Squat Step Up (BSSU) heavy weight
Then:
2x each side BSSU, heavy
5x Box Jumps
Rest 60-90sec
x 6 rounds
Then:
10 to 1 ladder of each
Pull Up
Floor Press
Anchored Leg Lowers/Lifts
(10 of each, 9 of each, 8 of each, all the way down to 1)
Can increase weight on Floor Press as reps decrease
Then:
Cool Down with 5 minutes easy at machine of choice


In the Gym September 6th

10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
3 x 5 SOTS press with PVC
30m Tactical Lunge
Then:
Warm up to Back Squat 3 rep weight
Then:
3x Back Squats, heavy
60sec static hold of choice (ring support, front plank, side planks, oh hold…can pick 2 or 3 and rotate throughout the rounds)
60 sec rest
x 6 rounds
Then:
5x Bent Over Rows
30m Rock Carry w/med ball
60m Farmers Carry
5x each side Lateral Jumps over bosu, parallette, or line on floor 🙂 – or, side to side lunges
x 4 rounds, rest as needed to maintain form
Then, if time:
1000m ski/row for time
Cool Down


In the Gym August 27th

10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
30m Tactical Lunge
2 x 8 Goblet Squat
Then:
Warm up to Front Squat with BB, heavy
Then:
6 x 3 Front Squats, heavy
Rest 60-90sec between sets
During rest, complete 5x Dips, at Rings or Dip Bar (or bench)
Then:
10x Pull Overs
5x each side Windshield Wipers
60sec OH Plate Hold
Rest 60sec
x 5
If time:
6x 30/30sec hard/less hard at machine of choice
Cool Down


In the Gym August 25th

10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
30m Single Arm Weighted Walking Lunge (forward + backward)
Then:
Warm up to heavy TGU
Then:
2x each side TGU
5x Pull Ups, minimal assistance
Rest 60-90sec
x 6
Then:
30-20-10 reps of each (adjust to 20-15-10 if more appropriate for group)
Anchored Leg Lowers + Push Ups (inclined, knees, toes…)
If time:
1000m ski/row for time
Cool Down


In the Gym August 23rd

10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
2 x 10 good mornings with KB
30m Tactical Lunge
Then:
Warm up to Dead Lift, heavy, with Hex, BB, or KB
Then:
6 x 3 Dead lift
Rest 90sec between sets,
During rest, do 5x reverse flies (light, focus on shoulder stabilization)
Then:
10x Pull Overs + 10x Burpees + 15sec flutter kicks
8x Pull Overs + 8x Burpees + 30sec flutter kicks
6x Pull Overs + 6x Burpees + 45sec flutter kicks
4x Pull Overs + 4x Burpees + 60sec flutter kicks
Rest as needed to maintain form
Can increase weight on Pull Overs as reps decrease
Then, if time:
5 x 200m ski/row for time
Rest 60sec between intervals
Cool Down


In the Gym August 20th

10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
30m Single Arm OH Walking Lunge (forward/backward each side)
Then:
Warm up to heavy weighted step up, hold weights at chest or at sides (athlete’s choice)
Then:
3x each side Weighted Step Up (heavy)
3x each side Single Arm/Single Leg OH Press (stand on right leg, push with left arm, then switch)
x 6 rounds
Rest 60-90sec between rounds
Then:
5x Body Row at rings
10x Goblet Squats
15x Sit Ups
x 4, rest as needed
Then, if time:
3 x 60sec FLR or Plank, rest 60sec between each
Cool Down


In the Gym August 18th

10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
2 x 5 each side, OH Press and stretch, can use DBs or KBs
2 x 5 SOTS press with PVC at wall
Then:
Warm up to Overhead Squat, 3 rep weight (may need to stay fairly light, athlete dependent)
If weighted OHS is not appropriate, have athlete do 3 sets of 5, unweighted OHS with PVC at the wall; then warm up to other weighted squat of choice
Then:
5 x 3 OHS (or other squat of choice)
Rest 60-90sec between sets
Then:
12x Frog Hops
8x Bent Over Row
5x Reverse Fly (light DBs)
x 5, rest as needed
Then, if time:
30sec sit ups or crunches + 30sec v-seat hold
30sec mountain climbers + 30sec low plank hold
30sec flutter kicks + 30sec rest
x 3 rounds
Cool Down


In the Gym August 16th

STRENGTH
10:00 warm up
Individual mobility/stability
2 × 8 shoulder openers
2 x 5 cuban press
3 × 5 wall squats
3 x 3 each side, Single leg ass to bench squat
Then:
10x (total) Weighted Walking Lunge, hold KBs (or DBs) in Front Rack position
3x Push Plank Row with DBs (heavy)
Rest ~1min
x 6 Rounds
Then:
30sec Halos (or Bulgarian Bag Swings) each direction
10x KB Swings
30sec Bottom of Squat Hold
30sec Rest
x 4 Rounds
Then, if time:
Finish with 2000m ski or row for time (or 10min air dyne for calories)
Cool Down


General Updates

We are masks optional for vaccinated athletes as of June 1st, 2021. We continue to maintain social distancing protocols and training in marked 9 x 10 areas, require hand sanitizing and cleaning equipment after use. And of course, we are staying up to date and educated on the CDC guidelines regarding COVID-19.

We are currently running 36 group classes Monday-Friday, as well as 1:1 privates with any of our instructors. Training through Menopause

“Menopause” – that word, so infrequently discussed almost as though it needs to be kept hush hush, yet is a significant part of ALL women’s lives. And no it’s not just that we stop menstruating, although many western doctors would tend to lead one to think that’s all it is. 

One of my many pet peeves is the profoundly inadequate research and knowledge base for women’s specific health and training…from pre and postpartum protocols, to understanding hormonal cycles, debilitating syndromes, and how women in peri- and post- menopause manage a host of symptoms which are so often brushed off as “no big deal”. We can do better

It is all a big deal and finally western science is beginning to do research based on the female physiology. Yes, most historical “athletic performance” data  and health science has been done on men, outside of the realm of child birth.

Menopause is the final part of a decline in hormone production that can  begin as early as our thirties and culminates usually mid forties to mid fifties for most women. The list of symptoms women can struggle with is massive.

After menopause when most hormone production has stopped, the list of increased health risks for women include and are not limited too: osteopenia and osteoporosis, insulin sensitivity, cardiovascular disease, muscle wasting, and anxiety and depression.  Of course, this list is not exhaustive nor limited to women who are “unhealthy”.

So how do we stay healthy and have the energy to stay active and train? Our sleep is critical, nutrition needs shift and we need to commit to strength training and threshold training regularly or we lose muscle mass and slow down, and are unable to recover from what we see as regular activities. There are so many bullet points to share:

  • Strength Train Regularly – you’ll also need adequate protein intake for recovery…
  • Get .9-1.2g of protein per pound body weight daily, from a variety of protein sources. Complete protein is critical and specifically Leucine – which can be found in whey protein or a BCAA supplement.
  • Get some intensity work in so you don’t slow down. Speed/Power work in the gym or your sport.
  • Focus on getting plenty of sleep. Melatonin, Valerian Root, Tart Cherry Juice are just some options that can help.
  • Stay hydrated (always). 
  • ..Of course, the list goes on. One fabulous resource for women of all ages and hormone phases is Stacy Simms book, Roar.

Having personally navigated peri and post menopause, and continuing the journey as it’s never really over, I’m happy to share my own personal experiences and insights.
